After the age of 55, a solid core muscle area is an important foundation to help protect the spine, reduce back pain and maintain balance for the body.

A standard plank movement begins before the time clock runs: enter the correct position, create enough force to stretch the whole body and then count the time. Stop the clock immediately when your hips are slanted down or pushed high, your back is bent, or your shoulders are unbalanced.

The goal is to maintain a straight line from head to heel throughout the performance time. Each second of plank must show stability, good control and maintain a consistent posture.

Place your forearms on the floor so that your elbows are aligned just below your shoulders. Extend your legs straight to the back, your feet hip-width apart.

Tighten core muscles by tightening abdominal muscles. Tighten buttock muscles so that hips are aligned with shoulders. Keep your head in a neutral position, eyes looking slightly forward at both hands. Keep a steady position and maintain regular breathing.

Time standards: Exercise sessions are only counted when the body is straight, hips are balanced, and the lower back is in a neutral position.

A suitable starting point if you are new to planking is to perform short sets of 15 - 25 seconds using the correct technique that still brings clear progress. At this level, you should focus on learning how to maintain your posture.

From 30 to 60 seconds shows that you know how to create and maintain controlled body tension. Belly muscles at this level are strong enough to support daily activities well; shoulders and hips reach the stability needed for basic strength exercises.

From 60 seconds to 2 minutes, it shows very good core strength. Your body still stays straight even when muscle fatigue gradually increases and breathing is still maintained steadily. This is a great physical foundation for lifting, carrying, walking or getting up from the floor.

Maintaining a precise plank posture for more than 2 minutes is an impressive result. Abdominal muscles maintain continuous tension, hips hold firm and shoulders are not slanted. This result reflects abdominal strength, endurance and excellent body control.
